Nutrition and recovery aren't afterthoughts; they're the foundation that makes training actually work.
Calorie and Macronutrient Needs
A teenage athlete's calorie needs depend on age, body size, sport, and training intensity. As a rough guide, active teens need 2,200–3,500+ calories daily, compared to 2,000–2,400 for non-athletes. Strength training and growth spurts push this higher. The key is eating enough to support both training adaptation and normal development—under-eating is common and dangerous.
Protein is critical. Aim for 1.2–2.0 grams per kilogram of body weight daily. A 70 kg teen athlete should eat 84–140g of protein spread across meals and snacks. Good sources include eggs, chicken, fish, Greek yogurt, beans, and milk. Carbs matter too: they fuel intense workouts and replenish muscle glycogen. Include whole grains, fruit, and starchy vegetables at most meals. Healthy fats (olive oil, nuts, avocado, fatty fish) support hormone production and reduce inflammation.
Sleep and Rest Days
Sleep is where adaptation happens. During deep sleep, the body releases growth hormone, repairs muscle tissue, and consolidates memory—all essential for a young athlete. Most teens need 8–10 hours per night, and athletes often need the higher end. Consistent bedtime and wake time (even on weekends) matter more than one perfect night.
Rest days are equally important. Training creates stress; recovery removes it. One or two complete rest days per week—no structured training—allows the nervous system to recover and prevents overuse injuries. Active recovery (easy walking, light stretching, foam rolling) on other days can help, but the goal is low intensity.
Timing: Pre- and Post-Workout Nutrition
What a teen eats around training shapes performance and recovery. One to three hours before intense exercise, eat a balanced meal with carbs, protein, and minimal fat and fiber—think toast with peanut butter, pasta with chicken, or a banana with yogurt. This tops up energy without causing stomach discomfort.
After training, the recovery window is real but not magical. Within two hours, eat carbs and protein to replenish glycogen and start muscle repair. Examples: chocolate milk, a turkey sandwich, Greek yogurt with granola, or a smoothie with fruit and protein powder. If a full meal isn't ready, a snack is better than nothing.
Hydration
Teens often under-drink. A general rule: drink enough that urine is pale yellow. During training, sip water regularly—about 400–800 mL (14–27 oz) per hour, depending on sweat rate and climate. For workouts under 60 minutes, plain water is fine. Longer or very intense sessions benefit from a sports drink with carbs and electrolytes (4–8% carbohydrate). Avoid sugary sodas and energy drinks; they spike blood sugar and crash energy.
Managing Training Load and Injury Risk
Teenage athletes are vulnerable to overuse injuries—stress fractures, tendinitis, growth plate injuries—because their bones are still developing. Rapid increases in training volume are a major risk. A safe rule: don't increase total training load by more than 10% per week. This includes strength training, sport practice, conditioning, and games. Mixing in different movement patterns and sports (cross-training) also reduces injury risk.
